How much water should you drink each day? The answer depends on you: your weight, how much and how hard you move, where you live, and whether you're pregnant or nursing. The "eight glasses a day" rule has been passed around for decades. It's also not supported by the evidence.[1] Hydration needs vary enough from person to person that a single number is close to meaningless. This hydration calculator gives you an estimate using your own personalised inputs.

A note on overhydration

Drinking well above your target — especially during prolonged endurance exercise — can dilute blood sodium to dangerous levels (hyponatremia). Symptoms include nausea, confusion, and in severe cases, seizure. More water is not always better. Stay close to your calculated range.

Below is the science behind how that number is calculated, what affects it, and what the research actually says about getting hydration right.

Note: this calculator provides an estimate based on population-level data. It is not a diagnostic tool and does not account for kidney disease, certain medications, or other conditions that affect fluid balance. If you have a health condition, talk to your doctor before changing your fluid intake.

How Much Water Do You Actually Need?

The National Academies of Sciences, Engineering, and Medicine set the Adequate Intake for total water at 3.7 litres (about 125 oz) per day for men and 2.7 litres (about 91 oz) per day for women.[1] Those figures include water from all sources: beverages, food, and metabolic water produced by the body. About 20% of daily water intake typically comes from food, particularly fruits, vegetables, and soups.[2]

So the actual fluid you need to drink is meaningfully less than the headline number. The calculator accounts for this offset and gives you a drink-only target rather than a gross requirement you'd never hit.

The European Food Safety Authority's recommendations land in a similar range: 2.5 litres per day for men and 2.0 litres for women from total water sources.[3] The numbers differ slightly because methodologies differ; both are reasonable population-level estimates, not precision targets.

Factors That Change How Much You Need

Body Weight and Sex

Larger bodies have more tissue to supply, higher metabolic rates, and correspondingly higher fluid requirements. Muscle tissue is approximately 70 to 75% water; fat tissue is closer to 10%.[4] This is why two people of the same weight but different body compositions will have different hydration needs, even under identical conditions.

Men generally require more fluid than women, primarily because of larger average body mass, lower average body fat percentage, and higher daily energy expenditure. The gender-based multipliers in the calculator (0.67 oz/lb or 46 ml/kg for men, or 0.50 oz/lb or 34 ml/kgfor women) reflect this difference and align with National Academies guidelines.

Activity Level

Exercise increases fluid loss through sweat, respiration, and elevated metabolic activity. The American College of Sports Medicine recommends replacing fluids during and after exercise at a rate that accounts for sweat losses, which vary considerably between individuals.[5] The calculator uses a categorical approach: from sedentary (+0 oz) through to extreme activity (+32 oz), based on ACSM's position stand on exercise and fluid replacement.

One thing to note: you don't have to be visibly sweating to be losing fluid. Cold-weather exercise and swimming both produce meaningful fluid losses that are easy to underestimate because the usual sweat cues are absent.

Climate and Environment

Heat and humidity increase sweat rate and accelerate fluid loss. EFSA's guidelines explicitly note that warm ambient temperatures increase water requirements.[3] Cold climates are less intuitive but still relevant: cold, dry air increases respiratory water loss, and cold suppresses thirst, meaning you can underdrink without noticing.[6]

High altitude adds a third mechanism. Above roughly 2,500 metres, increased respiration rate and increased urination both drive higher fluid losses.[6] Climbers and trekkers who underestimate this tend to arrive at camp dehydrated without a clear explanation for why.

Pregnancy and Breastfeeding

Pregnancy increases fluid requirements to support amniotic fluid volume, expanding blood volume, and fetal development.[7] The calculator adds approximately 10 oz (300 ml) to the base requirement for pregnant women, consistent with National Academies guidance.

Breastfeeding demands more still. A nursing mother produces roughly 750 ml of milk daily, and breastmilk is approximately 80% water.[8] The additional fluid requirement is around 700 ml (24 oz) above the base calculation. Nursing mothers typically need around 3.8 litres (16 cups) total per day, with approximately 3 cups specifically to support milk production.

Age

Children need proportionally more water relative to body size than adults, particularly during growth periods and physical activity. The calculator uses a static reference table for children under 14, based on National Academies Adequate Intake values by age group.[1]

Older adults face a different problem: the sensation of thirst becomes less reliable with age, meaning fluid needs can go unmet without any subjective sense of being thirsty. Chronic dehydration in older adults in the United States has been estimated at 17 to 28 percent of the population.[9] This matters clinically; dehydration in older adults is associated with confusion, poor blood pressure regulation, urinary tract infections, and exacerbation of dementia symptoms.

How to Know If You're Hydrated

Urine colour is the most practical real-time indicator. Pale straw or light yellow indicates adequate hydration. Dark yellow or amber suggests you need more fluid. Clear is generally fine, though it can occasionally indicate you've overshot your intake.

Thirst is less reliable than most people assume, particularly in older adults, in hot environments, and during sustained exercise. By the time thirst registers, mild dehydration is often already present.[5]

Signs of Dehydration

Mild to moderate dehydration typically shows up as dark urine, constipation, dry mouth, fatigue, and reduced concentration. Dizziness on standing is another common sign. These are annoying rather than dangerous and resolve with adequate fluid intake.

Severe dehydration is a medical emergency. Symptoms include confusion, fainting, rapid heartbeat, and rapid breathing. If someone is showing these signs, they need medical attention, not a calculator.

A Word on Drinking Too Much

Overhydration is genuinely rare but worth knowing about, particularly for endurance athletes. Drinking excessive amounts of water over a short period can dilute blood sodium levels, producing a condition called hyponatremia. When sodium drops too low, water moves into cells and causes swelling. The brain is enclosed in the skull, so cerebral swelling is particularly dangerous.[10]

Symptoms of hyponatremia include nausea and vomiting, headache, confusion, muscle cramps, fatigue, and in severe cases, seizures, coma, or death.[11] The condition is more likely in people with kidney disease and in athletes who drink excessive amounts of plain water during prolonged events without replacing electrolytes. For most people going about their day, it is not a realistic risk. For ultramarathon runners and Ironman triathletes: it is worth understanding.

The calculator gives you a reasonable daily target. Hitting significantly above that number is unlikely to yield any additional benefit.

Does Drinking More Water Help with Weight Loss?

There is supporting evidence here, though the effect sizes are modest. Drinking water before meals has been shown to reduce calorie intake at those meals.[12] Water has no calories, so substituting it for sugared drinks produces a straightforward reduction in energy intake. Some research suggests water may also have a mild thermogenic effect, temporarily increasing metabolic rate after consumption.[12]

What the evidence doesn't support is treating water as a weight loss intervention on its own. It's one variable among many, and probably not the highest-leverage one.

Methodology: How This Calculator Works

The calculator uses different logic for children and adults.

Children under 14 use a static reference table based on National Academies Adequate Intake values by age group, as paediatric fluid requirements are not well captured by weight-based formulas.

Adults (14+) use a five-step formula:

  1. Base intake: Weight in lbs × 0.67 (men) or × 0.50 (women) = baseline in oz; or weight in kg × 33 ml (men) or × 31 ml (women) = baseline in ml. These multipliers are derived from National Academies Adequate Intake values scaled to body weight.
  2. Pregnancy/breastfeeding adjustment: +10 oz (+300 ml) for pregnancy, +24 oz (+710 ml) for breastfeeding, per National Academies guidance.
  3. Activity adjustment: +0 to +32 oz (+0 to +950 ml) depending on activity tier, based on ACSM position stand guidance of approximately 12 oz (+355 ml) per 30 minutes of moderate exercise.
  4. Climate adjustment: +0 oz/ml (temperate), +12 oz (+355 ml) (hot and humid), +4 oz (+120 ml) (cold), +8 oz (+235 ml) (high altitude), based on EFSA and altitude physiology research.
  5. Food water offset: 20% of gross requirement is deducted, reflecting average food water contribution per National Academies and Popkin et al. The result is your drink-only target.

This calculator does not account for kidney disease, diuretic medications, fever, vomiting, diarrhoea, or high-altitude acclimatisation beyond the climate adjustment. Individual variation in sweat rate is real and significant; the output is a population-level estimate, not a precision measurement.

Is eight glasses of water a day enough?+
Not necessarily, and for many people it's the wrong number entirely. The "eight glasses" rule has no specific scientific basis. Actual needs depend on your weight, sex, activity level, climate, and whether you're pregnant or breastfeeding. Use the calculator above for a personalised estimate.
Does coffee count toward daily water intake?+
Yes. Despite the longstanding belief that caffeine causes net fluid loss, research shows that moderate coffee and tea consumption contributes to daily fluid intake rather than detracting from it. The mild diuretic effect of caffeine does not offset the fluid you're consuming.
Can you drink too much water?+
Yes, though it is rare outside of endurance sport contexts. Drinking very large volumes of water in a short time can dilute blood sodium to dangerous levels (hyponatremia). For most people following a calculated daily target, overhydration is not a practical concern.
Does drinking water help with weight loss?+
Modestly. Drinking water before meals can reduce calorie intake at those meals. Substituting water for sugared drinks reduces overall energy intake. There is also some evidence of a mild temporary increase in metabolic rate after water consumption. These effects are real but not large; hydration supports weight loss but doesn't drive it independently.
